1. Physiology of Heart Rate Training Zones

Target heart rate zones represent ranges of cardiovascular intensity, expressed as beats per minute (bpm). Monitoring your heart rate during workouts helps ensure you are training at the intended intensity to stimulate specific physiological adaptations.

Training at different intensities shifts your body's primary fuel source: lower intensities rely primarily on fat oxidation, while higher intensities rely more on glycogen (carbohydrates) for energy. Tracking these zones can support your training goals, whether you are focusing on endurance or fat loss.

2. Max Heart Rate: Tanaka vs. Standard Formulas

To calculate your training zones, you must first estimate your **Maximum Heart Rate (MHR)**—the highest number of beats per minute your heart can safely achieve under maximal stress. Our calculator offers two standard methods:

  • Standard Formula (220 - Age): Simple and widely used, but it can under- or over-estimate MHR for younger and older individuals.
  • Tanaka Formula (208.7 - 0.7 * Age): Developed by Tanaka et al. in 2001, this equation provides a more accurate estimate of MHR for active adults.

3. The Karvonen Formula (Heart Rate Reserve Method)

The **Karvonen method** provides a more personalized calculation by incorporating your **Resting Heart Rate (RHR)** to determine your **Heart Rate Reserve (HRR = MHR - RHR)**.

By factoring in your resting pulse, the Karvonen formula adjusts training ranges to better reflect your current level of physical conditioning. This is particularly useful as your cardiovascular fitness improves and your resting heart rate decreases.

4. Five Cardio Training Zones Explained

Our calculator divides cardiovascular training into five distinct intensity zones:

  1. Zone 1 (Warm Up / Recovery - 50% to 60% of HRR): A very light intensity that promotes active recovery and metabolic efficiency.
